How to lose belly fat

You cannot target belly fat with crunches or sit-ups: a 6-week study of abdominal exercises alone found no drop in belly fat. Belly fat goes down with overall fat loss: a steady calorie deficit, 150-300 minutes of walking or other activity a week, strength training twice a week, enough protein and 7+ hours of sleep. For Indians, aim for a waist under 90 cm (men) or 80 cm (women), and under half your height.

Why it matters more for Indians

Indians store more fat around the abdomen and organs (visceral fat) than Europeans at the same BMI. That is why Indian waist action points are lower: 90 cm for men and 80 cm for women. Check yours on the waist size chart.

What works

StepWhyIn practice
Calorie deficitBelly fat shrinks with total fat300-600 kcal a day below maintenance (find yours)
Daily movementWHO: 150-300 min/week moderate activityBrisk walk 30-45 min most days, plus steps through the day
Strength trainingKeeps muscle while fat comes offSquats, push-ups, rows or weights, 2+ days a week
Protein each mealKeeps you full, protects muscleDal, paneer, curd, eggs, chicken, soya (daily target)
Fewer refined carbs and sugary drinksEasy calories with little fullnessSwap maida snacks, mithai, juice and sweet chai for roti/rice in planned portions
Sleep 7+ hoursShort sleep shifts loss from fat to muscleFixed bedtime, screens off earlier
Less alcoholAdds calories, increases snackingKeep to occasional, small amounts

How to measure progress

Measure your waist once a week, at the level of the navel, after breathing out, same time of day. Expect it to move slowly: a few centimetres a month is good progress.

Common questions

Can I lose belly fat in 7 days?

No. A week can lower bloating and water, but fat loss from the belly happens over weeks with overall fat loss, not from a specific exercise or drink.

Do crunches reduce belly fat?

Not on their own. Abdominal exercises strengthen the muscles underneath, but a controlled study found 6 weeks of them alone did not reduce belly fat.

What is a healthy waist size for Indians?

Under 90 cm (about 35.4 in) for men and under 80 cm (about 31.5 in) for women, and under half your height for both.

Why do Indians get a big belly even at a normal weight?

Indians tend to store more fat in the abdomen and around organs at the same BMI ("thin-fat" pattern), which is why waist size is checked alongside BMI.
